Five well-studied nutrients that support normal immune function through the colder months - what the evidence actually says, where to find each one in food, and what to check before you buy a bottle.
Winter is coming, and so is the season when everyone in the office seems to be coughing. It's worth saying clearly at the outset: there is no supplement that makes you invulnerable, and any product that implies otherwise is overselling. What the research does support is narrower and more useful - the immune system relies on specific nutrients to work normally, deficiencies in several of them measurably impair that function, and the colder months are exactly when a few of those nutrients get harder to come by.
So the sensible framing isn't "what will stop me getting sick." It's "am I actually getting enough of the nutrients my immune system needs, at the time of year when I'm least likely to be?" Here are five worth knowing about.
Start with the basics, not the bottle
Before any of this: sleep, movement, and a varied diet do more for immune function than any capsule, and they're the parts most people neglect first in December. Supplements are for filling gaps in an otherwise decent diet - that's the job they're good at.
Vitamin C
Vitamin C is the one everyone reaches for, and it is genuinely important: it's concentrated in white blood cells, it's involved in their normal function, and a deficiency is associated with impaired immune response and greater susceptibility to infection, as a 2017 review sets out in detail.
What it doesn't do is what the marketing implies. The Cochrane review of vitamin C and the common cold (Hemilä & Chalker, 2013) is worth reading carefully: across the general population, regular supplementation did not reduce how often people caught colds. What it did do was modestly shorten their duration - by around 8% in adults - and reduce severity. The exception was people under sustained heavy physical stress, such as marathon runners and soldiers in subarctic conditions, where the effect on incidence was substantial.
Where to find it: bell peppers, citrus, kiwi, strawberries, broccoli, Brussels sprouts. The RDA is 75 mg for women and 90 mg for men - a single large orange or half a bell pepper gets you there. Moringa leaf is also a source. Worth knowing: vitamin C is water-soluble, so very high doses are mostly excreted, and above about 2,000 mg a day the main effect is digestive upset.
Vitamin D
Vitamin D is a fat-soluble vitamin that acts more like a hormone than a nutrient, and it's the one with the strongest seasonal case. Your skin makes it from sunlight - specifically from UVB - and above roughly 37 degrees latitude there simply isn't enough UVB in winter sunlight to make any, no matter how long you stand outside. That's why deficiency is common in northern Europe, Canada and the northern United States from October to March.
Vitamin D receptors appear on immune cells throughout the body, and the vitamin is involved in the normal activation of immune defenses. A 2010 trial published in the American Journal of Clinical Nutrition found supplementation was associated with a lower incidence of seasonal influenza A in schoolchildren, and later meta-analyses found the benefit for respiratory infection concentrated almost entirely in people who were deficient to begin with - which is the practical takeaway.
Where to find it: oily fish (salmon, mackerel, sardines), egg yolks, fortified milk and cereals - but food alone rarely covers it, which is why winter supplementation is widely recommended by public-health bodies. Worth knowing: because it's fat-soluble, it accumulates. Stay within the tolerable upper intake level (4,000 IU/day for adults) unless a blood test and a clinician say otherwise, and take it with a meal containing fat.
Zinc
Zinc is essential for the development and normal function of immune cells, and it's involved in the body's clearance of pathogens - a deficiency measurably impairs both. It's one of the more common marginal deficiencies worldwide, particularly among older adults and people eating largely plant-based diets, since the zinc in grains and legumes is bound to phytates and less readily absorbed.
Zinc lozenges have been studied specifically for cold duration. Pooled data in the Journal of the Royal Society of Medicine found that high-dose zinc lozenges were associated with colds resolving around 30-40% faster. The details matter, though: the effect appears in lozenges (which release zinc in the throat), not capsules; the dose used was high; and it needs to start within the first day or so.
Where to find it: oysters, red meat, poultry, pumpkin seeds, chickpeas, cashews, whole grains. Worth knowing: sustained high-dose zinc interferes with copper absorption, so long-term daily megadoses are a bad idea. Keep it to short courses unless advised otherwise.
Curcumin
Curcumin is the main active compound in turmeric, and it accounts for only about 3% of the spice by weight - which is the first thing worth knowing about it. Its antioxidant potential is well documented, and it's among the more heavily researched plant compounds of the last two decades, with a 2007 review surveying its effects on immune-cell signalling.
The honest caveat is bioavailability: curcumin is poorly absorbed on its own and rapidly metabolised, which is why much of the promising laboratory work has been hard to reproduce in people. Formulations pair it with piperine from black pepper, or with fats, to improve absorption - and it's why a curry is a more sensible starting point than a supplement aisle.
Where to find it: turmeric, ideally cooked in fat and with black pepper. Worth knowing: curcumin can interact with blood thinners, so check with a pharmacist if you take any.
Moringa
Moringa leaf earns its place on this list on nutrient content rather than on any single dramatic finding. It's a genuinely broad ingredient: all nine essential amino acids, vitamins A, C, E and the B group, and calcium, iron, potassium and magnesium, plus 47 documented antioxidant compounds. Vitamins A and C both contribute to the normal function of the immune system, and moringa supplies them as whole dried leaf rather than as an isolated extract.
A 2020 review surveys the research on moringa's phytochemistry and its effects on immune-cell signalling; as with curcumin, most of that work is laboratory-stage, and it's better read as a reason for further study than as a finished conclusion.

Before you buy anything
- Test before you dose, where you can. Vitamin D is the clear case - a blood test tells you whether you need 1,000 IU or nothing at all.
- Check for interactions. Several of the nutrients above interact with common medications. A pharmacist will check for free.
- More is not better. Fat-soluble vitamins accumulate, and minerals compete with each other for absorption.
- Look for third-party testing. Supplements are regulated as food, not as medicine. An independent lab certificate is the only real quality signal on the shelf.
